Very strong evidence. The HUNT study (n=4631) showed VO2 max is the single strongest predictor of cardiovascular and all-cause mortality. Wisløff et al. (2007) demonstrated 4x4 intervals superior to moderate continuous training for VO2 max improvement.

Overview

Perform high-intensity intervals at 90-95% of max heart rate to improve VO2 max — the single strongest predictor of all-cause mortality. A typical protocol is 4x4 minutes at high intensity with 3-4 minutes of active recovery between intervals. VO2 max declines ~1% per year after age 30; training can reverse decades of decline.

How To Do It

Warm up

10 minutes of easy movement to raise core temperature and heart rate gradually.

Interval 1-4

Go hard for 4 minutes at 90-95% max HR (RPE 8-9/10). You should be unable to hold a conversation. Recover for 3-4 minutes at easy pace between intervals.

Cool down

5-10 minutes of easy movement. Allow heart rate to return below 100 bpm.

Track progress

Record average HR and power/pace for each interval. Over weeks, you should see higher output at same HR.

  • Uncontrolled heart disease — get medical clearance
  • Recent injury
  • No aerobic base (build Zone 2 first)
